How much protein to lose fat — without losing muscle
The scale going down is not automatically good news. The question that matters is what kind of weight is leaving. Protein is half of how you control the answer.
The number
A practical daily floor: 0.7–1 gram of protein per pound of your goal body weight. Goal weight, not current weight — if you're aiming for 150 lb, that's roughly 105–150 g of protein a day. Under-shooting protein is the single most common thing I fix in new clients' nutrition, and fixing it is frequently the moment fat loss starts feeling sustainable: more satiety, fewer cravings, better sessions.
Why it protects muscle in a deficit
In a calorie deficit, your body has to give something up. Left to itself, it will happily give up muscle — expensive tissue it doesn't think you need. You keep it by giving your body two signals: a reason (strength training 2–4× a week says "we use this") and the raw material (protein says "we can afford to keep it"). Miss either signal and up to a third of what you lose can be lean tissue — strength, metabolism, and bone density walking out the door with the fat.
How to actually hit it (without weighing chicken forever)
Three rules I give every member:
- Protein first at every meal. Build the plate around it; let carbs and fats fill in.
- Photograph everything you eat. A photo food journal with estimated macros beats a perfect spreadsheet you quit by Thursday. Check one number afterward: protein.
- Consistency beats precision. An imperfect log every day tells you more than a perfect log twice a week.
One warning
Don't chase a protein target inside a starvation-level deficit. Aggressive under-eating costs you muscle, sleep, and training quality no matter how much protein you eat. A modest deficit with a protein floor is slower on the scale and dramatically better in the mirror.
